Fat Is Not One Thing

"Fat" has been a loaded word in nutrition conversations for decades, but the category covers several chemically distinct substances that affect the body in meaningfully different ways. When you see fat listed on a Nutrition Facts label, it's typically broken down into saturated, unsaturated (mono- and polyunsaturated), and trans fat — and those distinctions matter. Saturated Fat: The Complicated Middle Ground

Saturated fats are so named because their carbon chains are fully "saturated" with hydrogen atoms — no double bonds in the chain. At room temperature, most saturated fats are solid, which is why butter and coconut oil firm up when cool while olive oil stays liquid.

Common food sources include meat (especially fatty cuts), full-fat dairy products, butter, ghee, coconut oil, and palm oil. For a long time, saturated fat was considered straightforwardly harmful because of its association with raised LDL (low-density lipoprotein) cholesterol. More recent research has complicated that picture somewhat — some studies suggest that the effect depends on what saturated fat replaces in the diet, and that different saturated fatty acids may behave differently. Still, major health organizations generally recommend keeping saturated fat intake in check relative to total calorie intake, favoring unsaturated fats where practical. Saturated fat

A type of dietary fat whose carbon chains carry no double bonds and are fully loaded with hydrogen atoms. Most animal fats and some tropical oils (coconut, palm) are high in saturated fat.

Monounsaturated fat (MUFA)

A fat with exactly one double bond in its carbon chain. Olive oil and avocados are well-known sources. Generally liquid at room temperature.

Polyunsaturated fat (PUFA)

A fat containing two or more double bonds. Includes essential omega-3 and omega-6 fatty acids found in fish, nuts, seeds, and vegetable oils.

Trans fat

A fat with at least one double bond in a "trans" configuration. Occurs naturally in small amounts in animal foods; industrial trans fat was created by partially hydrogenating vegetable oils and is now largely banned in the U.S.

LDL cholesterol

Low-density lipoprotein, often called "bad" cholesterol. Elevated LDL levels are associated with increased cardiovascular risk in much of the research literature.

Essential fatty acids

Fatty acids the body cannot synthesize on its own and must obtain from food. Omega-3 and omega-6 fatty acids are the two main families.

Unsaturated Fat: Mono and Poly

Unsaturated fats have one or more double bonds in their carbon chains, which is why they tend to be liquid at room temperature. They come in two main forms:

  • Monounsaturated fat (MUFA) — one double bond. Found in olive oil, avocados, and many nuts. Commonly associated with the Mediterranean dietary pattern, MUFAs are generally considered favorable for cardiovascular health when they replace saturated or trans fats.
  • Polyunsaturated fat (PUFA) — multiple double bonds. This group includes omega-3 and omega-6 fatty acids. Omega-3s are found in fatty fish (salmon, sardines, mackerel), flaxseeds, chia seeds, and walnuts. Omega-6s are common in vegetable oils like soybean and corn oil. Both are essential fatty acids, meaning the body cannot make them and must get them from food.

The evidence base for replacing saturated fat with unsaturated fat — particularly PUFAs — and its effect on LDL cholesterol is fairly consistent across major research reviews, though diet science always involves plenty of nuance.

Trans Fat: The Type Worth Limiting

Trans fats come in two forms. Small amounts occur naturally in some animal products (meat and dairy), but the industrially produced version — partially hydrogenated vegetable oil — is the one nutrition researchers have studied most critically.

Industrial trans fats were widely used in processed foods, baked goods, margarines, and fried foods because they extend shelf life and tolerate high-heat cooking. The evidence linking industrial trans fat consumption to raised LDL cholesterol and lowered HDL (high-density lipoprotein) cholesterol is among the most consistent in nutrition science. As a result, the U.S. Food and Drug Administration phased out partially hydrogenated oils from the food supply, and they are now largely absent from American grocery shelves — though they may still appear in trace amounts in some packaged foods. Under FDA rules, a food can be labeled "0 g trans fat" if it contains less than 0.5 grams per serving.
